Why minimal wins
The supplement world rewards complexity: more capsules, more compounds, more steps in your morning. But the thing that actually determines whether a routine works is whether you keep doing it. A four-item stack taken every day for two years beats a fifteen-item stack abandoned after a month, every time. Adherence is the quiet active ingredient, and simplicity is how you protect it.
So the Clean Longevity approach to stacks is subtractive. Start with food and the free levers — what you eat, how you sleep, the light you get, how much you move — because these outperform almost any bottle and cost nothing. Then add supplements only where a specific goal meets genuine human evidence. The stacks below are organised by goal, and each lists only the items that survive that test, with doses and timing.
General healthspan foundation
This is the base layer most adults can build on. It is short on purpose.
- Vitamin D3 (cholecalciferol, C27H44O) — only if deficient. Blanket high-dose vitamin D did not reduce cancer or major cardiovascular events in the largely replete population of the VITAL trial.2 It helps when you are genuinely low — common at higher latitudes, in winter, and with darker skin. Test rather than guess; if low, a typical correction is around 1,000–2,000 IU a day taken with a meal containing fat.
- Marine omega-3 (EPA, C20H30O2 / DHA, C22H32O2). If you eat two servings of oily fish a week, you likely need nothing. If you do not, roughly 1–2 g a day of combined EPA and DHA is reasonable; in the VITAL trial omega-3 lowered total heart attacks by about 28% despite missing its main composite endpoint.3 Take with a meal.
- Dietary fibre — from food, to about 25–29 g a day. The most evidence-backed item here is not a pill at all. Higher fibre intake is linked to 15–30% lower all-cause and cardiovascular mortality.1 Legumes, whole grains, vegetables, fruit and nuts get you there; a psyllium supplement is only a bridge if your diet falls short.
Muscle and strength
Preserving muscle and strength is one of the highest-leverage longevity goals after 40, and the stack here is almost embarrassingly simple.
- Resistance training first. No supplement does anything for muscle without the training stimulus. This is the free lever that everything else hangs on.
- Protein. Roughly 1.2–1.6 g per kg of body weight a day, spread across meals, from food where possible. A protein supplement is a convenience, not a requirement.
- Creatine monohydrate (C4H9N3O2) — 3–5 g a day. One of the best-evidenced supplements in existence: combined with resistance training it reliably increases strength and lean mass, and it is cheap, well tolerated and safe at standard doses.4 Daily consistency matters far more than timing — take it whenever you will remember.
Heart
The heart stack overlaps heavily with the foundation, which is the point: a few levers serve several goals at once.
- Omega-3 (EPA, C20H30O2 / DHA, C22H32O2) as above, especially if you rarely eat oily fish, for its signal on cardiovascular events.3
- Fibre to about 25–29 g a day, which lowers blood pressure and cholesterol in trials and tracks with markedly lower cardiovascular mortality.1
- The free levers: regular movement, not smoking, managing blood pressure, and keeping body weight in a healthy range do more for the heart than any capsule. The supplements support these habits; they do not replace them.
Sleep
Sleep is where supplements are oversold hardest, so the honest stack is mostly behaviour.
- Light hygiene first. Bright light in the morning and dim, screen-free light in the evening anchor your circadian rhythm. This free lever outperforms most sleep pills.
- Magnesium glycinate (C4H8MgN2O4). A gentle, well-tolerated form often taken in the evening, around 200–400 mg of elemental magnesium; most useful if your intake is low. The evidence is modest, so treat it as a low-risk nudge, not a cure.
- Melatonin (C13H16N2O2) — for jet lag, not nightly sedation. Melatonin is a circadian signal, not a sedative. Its strongest use is shifting the body clock for travel; a low dose of about 0.5–3 mg near the target bedtime is typical. Taking it nightly to force ordinary sleep is the kind of habit this site exists to question.
What to skip
A minimal stack is defined as much by what it leaves out. For a healthy adult eating a varied diet, the following rarely earn their place: routine multivitamins (repeatedly fail to extend life or prevent disease in the well-nourished), high-dose antioxidant pills, "testosterone boosters," collagen for general health, most nootropic blends, and proprietary blends that hide doses behind a label. High-dose vitamin E deserves a special mention: more is not better, and megadoses have been linked to harm rather than benefit in large trials. If a product cannot point to a human outcome, it belongs on the skip list, not in your cabinet.
Timing, food and interactions
A few practical rules keep even a small stack working as intended:
- With food and fat: take vitamin D3 (C27H44O) and omega-3 (C20H30O2 / C22H32O2) with a meal that contains some fat, since both are fat-soluble.
- Space fibre from minerals: a large fibre dose can bind some minerals, so keep psyllium or a big fibre serving an hour or two apart from any mineral supplement such as magnesium.
- Consistency over clock: creatine (C4H9N3O2) works on daily saturation, so the time of day barely matters — pick a slot you will not skip.
- Evening for sleep items: magnesium glycinate (C4H8MgN2O4) fits naturally into a wind-down, and melatonin (C13H16N2O2), when used, goes near the target bedtime.
- Check interactions: omega-3 at higher doses and some minerals can interact with medications. If you take prescription drugs, confirm with a professional before adding anything.

A good stack is not a status symbol; it is a habit you barely notice. Build from food and the free levers, add creatine if you train, omega-3 if you skip fish, vitamin D if you are low, and a light-first approach to sleep with magnesium as a gentle option.
